Wanted to do this on the track but the track was being resurfaced.
Went pretty good considering I don't really like the treadmill.
The only problem I was having is the treadmill would take time
to get up to speed. It would take like 10 seconds to get up to
full speed. Also on the 200 it would not go fast enough. The
treadmill would only go up to 12.5 mph.
Also did some planks before the run about 7 minutes total. Those
are hard. My body would shake as I got tired.

How much recovery?
It is not a particularly great or bad workout ... in fact, it might be too short. But it is one I can wrap my head around at 6AM while I am still waking up.
I am thinking of adding a 2k to the front of it. Or going 200-400-800-1200-1600-1200-800-400-200. That would be a real wake up.
For recovery I just waited till my breathing was back to near normal. If I was on the track I would have done like you and jogged a 400 in between.
I like your thought of building up and the back down that would be a good one. That would be a real wake up at anytime of the day.
